How to Breathe During Exercise: Understanding Breath, Movement & Body Awareness

Breathing is something we do all day without thinking about it. But when we bring awareness to our breath, it can become a powerful part of how we move, exercise, recover, and experience our bodies.



Your breath is more than a way to get oxygen into your body. It can help you create stability, manage effort, connect with your movement, and become more aware of how your body feels. Learning to breathe well during exercise isn't about finding one perfect breathing pattern. It's about understanding your breath and learning how to use it as a tool.



1. Understanding Your Breath


Before we talk about how to breathe during a squat, a run, or a workout, it helps to understand what is actually happening every time you take a breath. Breathing is a coordinated movement between your diaphragm, rib cage, abdominal muscles, and other respiratory muscles. Your lungs don't actively pull air into themselves. Instead, the muscles around them change the pressure inside your chest, creating the conditions that allow air to flow in and out.


At the center of this process is your diaphragm - a large, dome-shaped muscle that sits underneath your lungs and separates your chest cavity from your abdomen. It is your primary muscle of inhalation. When you inhale, the diaphragm contracts and moves downward, increasing the space inside your chest and lowering pressure so air can flow into your lungs. At the same time, your lower ribs move outward and your abdominal area may gently expand as the diaphragm descends.


When you exhale during relaxed breathing, the diaphragm releases and moves back upward. The rib cage and lungs recoil, helping push air back out. At rest, this process is largely passive. During exercise or more forceful breathing, however, your abdominal and rib-cage muscles become much more active to help move air out efficiently.


Think 360°, not just "belly breathing."


You may have heard the instruction to "breathe into your belly." While this can be a helpful beginner's cue, your breath doesn't actually travel into your stomach.


Instead, think about creating 360-degree expansion through your lower torso.


As you inhale, imagine your lower ribs expanding:


Forward → toward your abdomen

Sideways → into your hands

Backward → toward your back


Your abdomen may expand as well. Your upper chest can move, too. The goal isn't to eliminate chest movement or force all of your breath into your stomach. A healthy breath involves coordinated movement throughout the rib cage and trunk.


This is important because there isn't one single "correct" place for your body to move when you breathe. Your breathing pattern naturally changes depending on whether you're lying down, standing, talking, exercising, or taking a deep breath. In fact, normal breathing involves contributions from both the diaphragm and the muscles surrounding the rib cage. The goal, therefore, isn't to force yourself to breathe in a certain shape. It's to learn how to expand, control, and release your breath without unnecessary tension.



What should a good breath feel like?


Try this before worrying about changing anything. Sit or stand comfortably and let your body relax. Place one hand on your upper chest and the other around your lower ribs. Take a comfortable breath in through your nose. Instead of deliberately pushing your stomach outward, imagine your lower ribs gently expanding in all directions. Then exhale slowly and comfortably.


Notice:


  • Does your lower rib cage move outward?

  • Can you feel expansion around your sides?

  • Does your abdomen move naturally?

  • Does your upper chest move slightly?

  • Are your shoulders staying relatively relaxed?

  • Can you inhale without lifting your chest dramatically toward your ears?

  • Can you exhale without squeezing your stomach aggressively?


There is no need to make your breath as large as possible. In fact, bigger isn't automatically better. A useful breath is one that gives you enough air for what you're doing while allowing your body to remain relatively relaxed and coordinated. Trying to constantly take exaggerated "deep breaths" can actually make breathing feel less comfortable. Instead, start by noticing your natural range of motion.


Your breath is a movement pattern


One reason breathing is so relevant to exercise is that breathing isn't happening separately from movement. Your respiratory muscles are part of your musculoskeletal system, and your diaphragm works in coordination with your abdominal and rib-cage muscles. Every inhale changes the position and pressure within your trunk. Every exhale changes it again.


That matters when you are lifting, bending, running, reaching, or stabilizing yourself. The diaphragm also contributes to pressure within the abdomen. Along with the abdominal muscles and other structures around your trunk, it helps create the internal pressure and stiffness your body can use for stability. This is one reason you don't want to think about your core as something you simply "tighten" and hold. Your trunk needs to be able to create stability while your breathing continues. That skill becomes especially important once exercise gets harder.



Nose or mouth?


For relaxed breathing and lower-intensity activity, breathing through your nose can be a useful default because it naturally slows the flow of air and allows you to regulate your breathing more easily. But you don't need to treat nasal breathing as a rule.


As exercise intensity increases, your body needs to move more air. Your breathing rate and depth increase, and using your mouth becomes a normal and appropriate part of meeting that demand.


Think of it this way:


Easy effort → nasal breathing may feel comfortable and sustainable.

Moderate effort → you may naturally use both your nose and mouth.

Hard effort → mouth breathing becomes increasingly common because your body needs to move larger volumes of air quickly.


The goal is not to "win" by keeping your mouth closed. The goal is to breathe in a way that supports the intensity of the activity.


Can you control your breathing?


Yes - but only to a point. Your breathing is unusual because it sits between your conscious and automatic nervous systems. Most of the time, your brain regulates your breathing without you having to think about it. As your body's demand for oxygen and removal of carbon dioxide changes, your breathing rate and depth adjust accordingly.

But you can also intentionally change your breathing.


You can choose to:


  • slow your breathing down

  • make an exhale longer

  • take a deeper breath

  • change whether you inhale through your nose or mouth

  • coordinate your breathing with movement

  • briefly pause your breathing


This ability is useful during exercise because it means you can influence your breathing without needing to micromanage every breath. The key is knowing when to guide your breathing and when to simply let your body respond to the demand of the exercise. As exercise intensity increases, your respiratory muscles have to work harder and your breathing naturally becomes faster and deeper. That's not a breathing "problem" - it's your body responding appropriately to increased metabolic demand.


Learn to feel the difference between tension and effort


One of the most useful things you can practice is recognizing when you're working hard versus when you're creating unnecessary tension. Try taking a slow inhale while keeping your shoulders relaxed. Now take an exaggerated breath by lifting your shoulders toward your ears and expanding your upper chest as much as possible. Feel the difference? Both involve inhalation, but the second creates much more visible effort.


During exercise, some tension is necessary. Your respiratory muscles work harder as intensity increases, and your breathing will become more forceful. But you don't want to add unnecessary tension by clenching your jaw, lifting your shoulders, or rigidly holding your abdomen every time you inhale. A useful question during exercise is:

"Am I breathing hard because the exercise is demanding - or am I making breathing harder by creating tension?"

That distinction becomes easier to recognize with practice.


A simple way to practice your breathing:


You don't need to lie down for an hour or perform a complicated breathing technique.

Try this for two minutes:


1. Find your lower ribs: Place your hands around the sides of your lower rib cage.


2. Inhale comfortably through your nose: Imagine your ribs expanding gently into your hands rather than trying to force your stomach outward.


3. Exhale without squeezing: Let the ribs move back toward their starting position.


4. Keep your shoulders relaxed: If your shoulders rise dramatically with every inhale, reduce the size of your breath and try again.


5. Repeat for 5–10 breaths: Then stand up and repeat the same breathing pattern.


Notice what changes when you go from lying or sitting to standing. Your breathing doesn't have to look identical in every position. You're simply learning what easy, controlled breathing feels like in your own body.


This awareness gives you something to return to once you begin adding movement. The objective isn't to consciously control every breath for the rest of your day. It's to develop enough awareness that, when you're exercising and your breathing changes, you recognize what's happening and know how to respond.



2. Breathing During Exercise


Once you begin exercising, your breathing has a different job. Your muscles are working harder, your body is producing more carbon dioxide, and your demand for oxygen increases. Your brain responds by increasing both the rate and depth of your breathing. So if your breathing becomes faster during a workout, that doesn't necessarily mean something is wrong. It means your body is responding to the demands you're placing on it. The goal isn't to keep your breathing slow throughout every workout. The goal is to keep your breathing coordinated with the work you're doing.


A simple rule for strength training



One of the most useful starting points is: Inhale during the easier or preparatory part of the movement → exhale during the harder part.


You may have heard this as "exhale on exertion."


For example:


  • Squat: Inhale as you lower → exhale as you stand.

  • Push-up: Inhale as you lower → exhale as you press away.

  • Row: Inhale as you prepare → exhale as you pull.

  • Shoulder press: Inhale as you lower the weights → exhale as you press them overhead.

  • Lunge: Inhale as you lower → exhale as you push through your feet to return to standing.


This pattern can help you coordinate your breathing with the movement rather than unconsciously holding your breath when the exercise gets difficult. But don't turn it into a rule you have to perfectly follow.


Your breathing should support the movement, not distract you from it. 

As exercises become heavier or more technically demanding, different breathing strategies may be appropriate depending on your experience, the load, and your training goal.

For most general fitness and moderate resistance training, however, practicing a steady breath and exhaling through the effort is a useful place to start.



What about cardio?


Breathing during cardiovascular exercise is less about matching one specific inhale or exhale to each movement and more about finding a rhythm that matches your intensity.

During an easy run or walk, you may be able to breathe comfortably through your nose or use a combination of nose and mouth breathing. As you increase your pace, your breathing will naturally become faster and deeper.


Instead of trying to force a particular breathing pattern, use your breath as a way to gauge your effort. If you can speak comfortably in full sentences, you're generally working at a lower intensity. If you're only able to get out a few words at a time, you're working much harder. Neither is inherently better - they're simply different intensity levels.


Let your breath give you feedback


Your breathing can tell you a lot about how an exercise is feeling. If you notice yourself:


  • holding your breath without intending to

  • gasping repeatedly

  • losing control of your breathing

  • becoming disproportionately breathless

  • feeling like you cannot recover between repetitions


Don't automatically assume you need to "push through." Your breath may be giving you useful information about the current demand. Try reducing the weight, slowing the movement, taking a longer rest, or modifying the exercise. If your breathing settles, you've learned something about what your body can comfortably handle right now.


Breathing isn't just something that happens while you exercise. It can help you understand how you're exercising. The more familiar you become with your own breathing patterns, the easier it becomes to recognize when you're appropriately challenged - and when it's time to adjust.


3. Connecting Breath to Movement


One of the simplest ways to become more connected to your body is to stop thinking about movement as something your muscles do separately from the rest of you. Your breath can become part of the movement.


Try a slow arm raise:


Inhale → slowly raise your arms overhead.

Exhale → slowly lower them.


Notice what happens when you move at the pace of your breath. You may notice your shoulders relaxing. You may become more aware of your posture. You may notice that slowing down makes the movement feel completely different. This is one of the principles we use throughout Beyond Fitness: Movement isn't just about completing a repetition. It's about being present for the movement you're making.


4. Breath & Your Core


Your breath also plays an important role in how your body stabilizes itself. Your diaphragm works alongside the muscles of your abdominal wall, back and pelvic region to help create pressure and stability through your trunk. That's one reason breathing and core training shouldn't be treated as completely separate things.


Instead of constantly thinking about "tightening your abs," try thinking about creating stability while continuing to breathe. For example, in a plank, rather than holding your breath to stay rigid, practice maintaining your position while taking slow, controlled breaths. Can you keep your body stable without becoming completely tense? That's a skill.



5. Using Your Breath to Relax


Breathing can also be used outside of exercise. When we're stressed, our breathing can become faster, shallower, or less noticeable to us. Bringing gentle awareness to your breath can create an opportunity to slow down and reconnect with your body.


Try this simple practice:


Sit or lie somewhere comfortable.

Relax your shoulders.

Allow your jaw to soften.

Take a comfortable breath in through your nose.

Then allow a slow, easy exhale.

Don't force a huge breath.

Simply make the exhale a little longer than the inhale.

Repeat for several breaths.


The goal isn't to "fix" stress with a breathing exercise. It's simply to give yourself a moment to pause, notice what's happening, and shift your attention back toward your body.


6. Body Awareness: Learning to Listen


One of the most valuable skills you can develop through breath and movement is body awareness - the ability to notice what is happening in your body while you're doing something, rather than only noticing how you feel once you're finished.


Your breath is one of the easiest places to start because it changes quickly in response to effort, tension, stress, and fatigue. Instead of treating your breathing as something you simply need to "get through" during a workout, use it as information.


What is your body telling you?

As you exercise, periodically check in with a few simple questions:


What am I feeling?

Notice whether the movement feels strong, difficult, uncomfortable, shaky, or painful. Not every sensation means you need to stop, but learning to distinguish effort from pain is important.


Where am I holding tension?

Are you clenching your jaw? Shrugging your shoulders? Gripping the weights unnecessarily? Holding your abdomen rigidly? Extra tension can sometimes appear when an exercise feels challenging.


Am I breathing comfortably for this level of effort?

Your breathing should become more demanding as exercise intensity increases. The question isn't whether you're breathing hard - it's whether your breathing still feels reasonably controlled for what you're asking your body to do.


Does the movement feel controlled?

If you can no longer maintain the position, range of motion, or technique you're trying to achieve, that may be a sign that fatigue has exceeded your ability to perform the movement well.


Do I feel stable?

Can you maintain your balance and position while continuing to breathe? Stability doesn't have to mean becoming completely rigid. Good control allows you to stay supported while still moving and breathing.


Do I need more effort - or more recovery?

Sometimes the best adjustment isn't pushing harder. It might be taking another 30 seconds of rest, lowering the weight, slowing your pace, or giving yourself a moment to reset your breathing.


Learn to distinguish discomfort from warning signs


Being aware of your body doesn't mean avoiding anything that feels difficult. Exercise is supposed to create a certain level of challenge. Your muscles may burn, your heart rate may rise, and your breathing may become noticeably heavier. The skill is learning to recognize when a sensation is simply part of exertion versus when something feels unusual or concerning.


Sharp or sudden pain, dizziness, faintness, chest pain, or difficulty breathing that feels disproportionate to the exercise are not signals to simply "push through." Stop the activity and address what you're experiencing.


Body awareness isn't about analyzing every breath or movement. It's about creating a small pause between what you notice and what you do next. Maybe you notice that your breathing becomes uncontrolled every time you increase the weight. Maybe you realize that you tense your shoulders whenever you're concentrating. Maybe you notice that you recover much faster when you slow your pace slightly.


Those observations give you information you can actually use. Over time, you begin to understand your own patterns: what appropriate effort feels like, what fatigue feels like, how your breathing changes with intensity, and when your body is asking you to adjust. That is the difference between simply completing a workout and learning how to train with your body rather than constantly working against it.



7. A Simple Breath & Movement Practice


You don't need an hour-long meditation session to practice this. Try this five-minute sequence:


1 minute - Notice

Sit comfortably and observe your natural breathing without changing it.


1 minute - Ribcage breathing

Place your hands around your lower ribs and notice the gentle expansion as you inhale and return as you exhale.


1 minute - Move with your breath

Slowly reach your arms overhead on an inhale and lower them on an exhale.


1 minute - Controlled movement

Perform several slow bodyweight squats, coordinating your breath with the movement.


1 minute - Reset

Return to a comfortable seated or standing position. Take several relaxed breaths and notice how your body feels.


That's it.


Five minutes of intentional breathing and movement can be enough to create a little more awareness in your day. You don't need to master complicated breathing techniques to benefit from connecting your breath to movement. Start simply.


Notice your breath.


Move with intention.


Breathe through your effort.


Allow yourself to slow down.


Pay attention to what your body is telling you.


Fitness isn't only about training your muscles to work harder. It's also about developing a better relationship with your body - and your breath is with you for every movement, every workout, and every moment in between.
